UPPER BACK & POSTURE RESET
RECOVERY ROADMAP
The AromaStrech™ Method
Improve Alignment • Reduce Tension • Restore Strong, Confident Posture
Your upper back plays a major role in how you sit, stand, breathe, and move. When posture starts to break down—whether from long hours at a desk, phone use, or repetitive habits—the upper back often becomes stiff, weak, or overworked.
This can lead to rounded shoulders, forward head posture, tightness between the shoulder blades, and even discomfort in the neck or shoulders.
Posture isn’t just about “standing up straight.” It’s about having the mobility, strength, and coordination to move and hold positions efficiently without excessive tension.
This roadmap helps restore upper back mobility, improve posture awareness, reduce tension, and build strength for long-term alignment.
What’s Really Causing Poor Posture & Upper Back Tension?Upper back discomfort and posture issues are typically the result of multiple contributing factors working together.
📱 Prolonged Forward Positioning
Spending long periods sitting, working at a computer, or looking at your phone can place your body in a forward-flexed position.
Over time, this can lead to:
- Rounded shoulders
- Forward head posture
- Tight chest muscles
- Weak upper back muscles
🔒 Limited Thoracic Mobility
The thoracic spine (upper back) is designed to rotate and extend. When it becomes stiff, your body compensates through the neck and lower back.
💪 Muscle Imbalance
Posture relies on balance between:
- Chest vs. upper back
- Front vs. back of the shoulders
When this balance is off, tension and poor alignment can develop.
🧠Nervous System Habits
Your posture is largely controlled by your nervous system. If your body has adapted to a certain position over time, it may default to it—even if it’s not optimal.
YOUR DAILY RESET
(Mobility Work)
The goal of your daily reset is to improve thoracic mobility, open the chest, and activate the muscles that support good posture.
Consistency is key.
1. THORACIC EXTENSION OVER SUPPORT (8-10 reps)
How to do it:
- Sit or lie with support behind your upper back (foam roller or chair)
- Gently extend backward
- Return to neutral
Why it helps:
Improves upper back extension and reduces stiffness.
2. CHEST OPENING STRETCH (30 seconds)
How to do it:
- Stand in a doorway
- Place arms on the frame
- Step forward gently
Why it helps:
Reduces tightness in the chest that pulls shoulders forward.
3. SHOULDER BLADE SQUEEZE (10 reps)
How to do it:
- Sit or stand tall
- Gently squeeze shoulder blades together
- Avoid shrugging
Why it helps:
Activates upper back muscles that support posture.
4. WALL POSTURE RESET (30-60 seconds)
How to do it:
- Stand against a wall
- Bring head, upper back, and hips toward contact
- Hold and breathe
Why it helps:
Improves posture awareness and alignment.
TRAIN YOUR NERVOUS SYSTEM
(Your Secret Weapon)
Your posture is not just muscular—it’s neurological. Your brain determines how you hold yourself and how you move.
Improving awareness and coordination helps your body adopt more efficient positions naturally.
POSTURE AWARENESS RESET (30-60 seconds)
How to do it:
- Sit or stand tall
- Focus on a point in front of you
- Slightly adjust posture while maintaining relaxed breathing
Progression:
If seated, move to standing or if standing, balance on one leg.
Why it works:
Improves alignment awareness and control.
EYE + HEAD COORDINATION DRILL (30-60 seconds)
How to do it:
- Keep eyes on a target
- Slowly turn your head side to side
- Maintain smooth movement
Progression:
Increase speed of your head movement ensuring that target remains in focus.
Why it works:
Improves coordination between your visual system and upper body positioning.
ACCELERATE YOUR RESUTLS
(In-Gym Recovery Tools)
Improving posture and upper back function requires reducing tension, improving circulation, and helping your body relax out of chronic forward positions.
To enhance your progress, incorporate these at Fitness Premier:
- Compression Massage Chair → Supports full upper-body relaxation and helps reduce built-up tension that contributes to poor posture.
- Hydro Massage Chairs → Encourages circulation and helps relax the upper back, shoulders, and surrounding tissues.
- Sauna → Heat helps relax tight chest and upper back muscles and prepares your body for mobility work.
- Massage Guns → Targets specific areas of tension contributing to posture issues - upper back, between shoulder blades, chest (light pressure) and shoulders.
NATURAL SUPPORT
(Optional, But Powerful)
Recovery requires supporting your body internally so it can adapt, reduce tension, and maintain better posture over time.
PAIN & INFLAMMATION SUPPORTPostural strain and prolonged positioning can lead to tightness and discomfort in the upper back, shoulders, and surrounding tissues.
Recommended support:
- Deep Blue Stick + Copaiba
Apply directly to upper back and surrounding areas for a cooling, soothing effect. - Deep Blue Polyphenol Complex (combines polyphenol extracts of frankincense, turmeric, apple, ginger, pomegranate, and grapeseed)
Take 1-2 capsules (like you would an OTC anti-inflammatory) for internal support. - Frankincense Oil or Boswellic Acid Complex
Use the oil topically, directly on knee and 1 drop under tongue daily and/or take 1 capsule daily for anti-inflammatory support with antioxidant and healthy cellular function and repair. - Copaiba Oil or Softgels
Using the oil topically or taking the softgel (3 drops of oil) internally is just a matter of preference/convenience. If using topically I highly recommend layering with the Deep Blue Stick. You can also take 1-2 capsules - it aids healthy immune and inflammatory responses when taken internally. Both supports healthy inflammation response and comfort. - Turmeric Dual Chamber Capsules
Take 1-2 capsules daily to manage long-term inflammation. The turmerones and curcuminoids in this capsule maximize the effectiveness and benefits - a natural one-two punch in the fight against free radicals and promotion of a healthy inflammatory response.
JOINT & TISSUE SUPPORT
The spine and surrounding connective tissues rely on strength, flexibility, and support to maintain proper alignment and movement.
Recommended support:
In addition to Deep Blue Polyphenol Complex and Boswellic Acid Complex (mentioned above)
NERVOUS SYSTEM SUPPORT
Your posture is largely controlled by your nervous system. Supporting it helps your body shift out of protective patterns and adopt more efficient alignment.
Recommended support:
- Balance Grounding Blend
Apply to bottoms of feet to start your day off and/or diffuse throughout the day as needed.

- Box Breathing
Inhale through the nose for 4 seconds, Hold for 4 seconds, Exhale for 4 seconds, Hold for 4 seconds - repeat 2-3 minutes. This signals safety to your nervous system, quickly lowering your heart rate and decreasing cortisol levels which can reduce tension in your low back almost immediately.

- Deeper Support Options (In-Gym)
Tools like the Mental Wellness Pod and BioCharger can support nervous system regulation, circulation, and overall recovery—helping reduce postural tension, improve body awareness, and support more relaxed, upright positioning.

- Changing positions throughout the day
- Avoiding prolonged forward head posture
- Walking regularly
- Resetting posture periodically
💡Your best posture is your next posture.
HYDRATION & TISSUE HEALTH
Approximately 75% of the globe is dehydrated, so proper hydration cannot be talked about enough! It's not about drinking more water; it's about your body being able to absorb and use the water you drink. Hydration supports joint lubrication, fascia health, and muscle elasticity—key components for maintaining shoulder mobility and reducing stiffness.
DAILY HYDRATION GOAL:
Aim for at least half your body weight in ounces of water daily—and more if you’re active or experiencing discomfort. (Example: 140lbs = 70oz)
ELECTROLYTE SUPPORT:
- Recharge Electrolyte Mix → A balanced blend of electrolytes—including potassium, sodium, and magnesium— that’s perfect for everyone, not just high-performance athletes. It also includes baobab extract and deep-ocean minerals like molybdenum, magnesium, vanadium from the Kuroshio Current in the Pacific Ocean, helping water work more cooperatively with your cells so you don’t have to work hard to stay hydrated. You can get Recharge in Lemon-Lime or Wild Strawberry (I like both, but a combo of both is my fav).
Use as needed to support proper absorption. Shake a sachet to activate. Pour the electrolyte concentrate into 16 ounces of cold water, stir or shake, and enjoy.

FASCIA & TISSUE SUPPORT AT HOME:
Your upper back is connected through a network of fascia that includes your chest, shoulders, neck, and even lower body.
When these tissues become restricted, posture and movement suffer.
- Gentle fascia blasting can help improve tissue mobility and reduce areas of restriction. Although the upper back and between your shoulder blades is a little harder to do it on your own with hand tools, you can try a foam roller or grab a friend. I would also work your chest, shoulders, neck base, mid back and lats.
*Please ask if you're unsure how to do at-home fascia release. Or for deeper support, try a signature AromaStretch-n-Blast session—a hands-on approach combining assisted stretching, fascia work, and targeted techniques to help improve knee stability and reduce discomfort.

ADVANCED RECOVERY ADD-ONS
(Optional)
Want to take your upper back and posture recovery a step further? These add-ons are designed to address the neurological and connective-tissue pieces of posture—including pressure-point support, visual coordination, body awareness, and circulation.
You don't need to do everything at once. Choose one or two that complement your Daily Reset and use them consistently.
ACUPRESSURE SUPPORT
The upper back, shoulders, and neck can accumulate tension when you're spending long periods in one position or when your body is constantly working to support a forward posture. Gentle acupressure can be incorporated into your recovery routine to encourage relaxation and bring awareness to areas that tend to hold tension.
How to use:
Apply firm, comfortable pressure for 30–60 seconds while breathing slowly. Stay just outside of painful or highly sensitive areas.
Recommended Points:
→ Top of shoulder
→ Supports tension relief
→ Upper back near spine
→ Supports posture and breathing
💡Pro Tip: Apply your favorite essential oil (like Deep Blue® or Copaiba) to surrounding tissues for a more complete recovery routine.
VISUAL RESET (Brain + Posture Connection)The upper back, shoulders, and neck can accumulate tension when you're spending long periods in one position or when your body is constantly working to support a forward posture. Gentle acupressure can be incorporated into your recovery routine to encourage relaxation and bring awareness to areas that tend to hold tension.
Eye Tracking + Upright Posture:
- Sit or stand comfortably with your spine tall—but don't force your shoulders back.
- Choose a small target directly in front of you.
- Keep your head still and slowly move your eyes to the right.
- Return to center.
- Move your eyes to the left and return to center.
- Repeat up and down.
- Finish by slowly turning your head side to side while keeping your eyes focused on a target.
- Continue for 30–60 seconds
Progression:
Once comfortable, perform the eye movements while slowly walking or shifting your weight. This adds a balance and movement component to the visual challenge.
💡Improves visual tracking, eye-hand coordination, postural awareness, neck and upper-back movement control, and the ability to maintain a relaxed upright position.
LYMPHATIC + CIRCULATION BOOST
The upper back and shoulders can become especially stagnant when you're sitting for long periods. Gentle movement and circulation-focused strategies can help reduce that heavy, stiff feeling and complement your mobility work.
Options to Try:
- Dry Brushing
→ Using a soft dry brush, begin with gentle strokes around the upper arms and shoulders and work toward the torso. Avoid aggressive scrubbing. This will support circulation, sensory stimulation, relaxation and healthy skin and tissue care. - Vibration Plate (if available)
→ 10-15 minutes to provides whole-body sensory input, circulation, muscle activation and body awareness. - Movement & Posture Breaks
→ One of the simplest ways to support upper-back health is to stop asking your body to maintain the same position for hours.
Every 30–60 minutes:- Stand up
- Take a few steps
- Roll your shoulders gently
- Reach your arms overhead
- Perform 3–5 slow thoracic rotations
- Reset your head and ribcage over your pelvis
💡Your goal isn't to find one "perfect" posture and hold it all day. Your body is designed to move. The strongest posture is one you can comfortably move in and out of throughout your day.
When Will You See Results?Everyone responds differently, but consistency creates the best opportunity for improvement.
With consistent effort, many clients notice:
- Reduced tension
- Improved awareness
- Better posture
- Increased mobility
- Stronger upper back
- Improved alignment
- Reduced strain
Move better. Feel better. Recover smarter.
This is the AromaStretch™ Method—and your back will thank you.
